The energy balance equation stands as the fundamental principle governing changes in body composition. At its core, this physiological law dictates that to reduce stored adiposity, energy intake must consistently fall below total energy expenditure. This caloric deficit compels the body to catabolize endogenous energy reserves, primarily stored triglycerides, to meet its metabolic demands. This equation is commonly expressed as: Energy In minus Energy Out equals Energy Stored. To achieve fat loss, the objective is to ensure 'Energy In' – derived from dietary intake – is perpetually less than 'Energy Out,' the sum of all energy expended by the body. This differential then necessitates the mobilization of stored fat for fuel. Energy expenditure is a multifaceted construct, comprising several key components. The basal metabolic rate, or BMR, represents the energy required for vital functions at rest, accounting for the largest proportion of daily caloric burn, typically between 60 to 75 percent. This includes processes such as respiration, circulation, and cellular maintenance. Next is the thermic effect of food, or TEF, which is the energy expended to digest, absorb, and metabolize ingested nutrients. Protein exhibits the highest TEF, ranging from 20 to 30 percent of its caloric content, followed by carbohydrates at 5 to 10 percent, and fats, which have a negligible TEF of 0 to 3 percent. Finally, activity thermogenesis encompasses all energy expended through physical movement. This category is further divided into exercise activity thermogenesis, or EAT, which refers to planned physical activity, and non-exercise activity thermogenesis, or NEAT, which covers spontaneous movements like fidgeting, walking, and maintaining posture. NEAT can vary substantially between individuals and represents a significant, often underestimated, contributor to overall daily energy expenditure. When the sum of BMR, TEF, EAT, and NEAT – collectively known as Total Daily Energy Expenditure, or TDEE – surpasses caloric intake, the body enters a state of caloric deficit. This deficit signals the adipose tissue to release fatty acids and glycerol into circulation, where they are then oxidized for energy, leading to a reduction in body fat mass. The American College of Sports Medicine suggests a deficit of 500 to 750 calories per day for a sustainable fat loss of 1 to 1.5 pounds per week. The macronutrient composition of the diet, while important for satiety, nutrient intake, and lean mass preservation, does not supersede the fundamental role of a caloric deficit in fat loss. Research consistently demonstrates that a negative energy balance is the primary determinant of adipose tissue reduction, irrespective of whether the deficit is achieved through low-carbohydrate, low-fat, or balanced dietary approaches. Modifications for individuals new to resistance training or those returning from injury should prioritize foundational movement patterns and controlled loading. For instance, the squat, a compound movement, can be modified by utilizing a wall-sit or box squat to limit range of motion and improve proprioception. Common form errors, such as knee valgus during squats or excessive lumbar extension during overhead presses, can predispose individuals to patellofemoral pain or spinal impingement. To address these, incorporate prehab drills. For knee valgus, focus on glute medius activation with banded clam shells, performing 3 sets of 15 repetitions per side. This strengthens hip abductors, improving knee tracking. For lumbar extension, engage the transverse abdominis with dead bugs, completing 3 sets of 10 repetitions per side, enhancing core stability and preventing compensatory spinal movement during loaded exercises.
